The claim

“If you do not drink protein immediately after training, you lose the opportunity to build muscle.” This overstates a narrow timing question and makes a practical routine sound like a biological deadline.

What systematic reviews suggest

A network meta-analysis of 116 trials found that several protein timing and protein-type strategies could improve muscle and strength outcomes, but it also called for more direct comparisons. Why timing advice gets exaggerated

Small timing differences are easier to market than total diet quality, training consistency, sleep, and adequate energy. They also sound universal even though studies differ in participants, training status, dose, and the food used.

Important limits

Protein needs vary with age, body size, training, energy intake, health status, and dietary pattern. People with kidney disease or other medical concerns should discuss protein targets with a qualified clinician.
